    Episode 112 - What Foods To Focus On? Dec 28, 2021

    We're getting close to the end of 2021, and I wanted to talk about the importance of sourcing and eating nutrient-dense foods.

    If you feed yourself these foods, your body and mind can thrive! With all the craziness of Covid it's even more important to focus on optimizing your health and what better way to do that than to eat the most nutrient-dense foods on the planet. Here is a list of the top nutrient dense foods to implement into your diet for 2022:


    - Grassfed Liver

    - Bone Broth

    - Grass Fed Heart, Kidney (nose to tail)

    - Oysters

    - Salmon Roe

    - Wild caught cold water fish - Sardines, Mackerel, Anchovies, Salmon and Herring

    - Shellfish (Clams, Crab, Lobster, Mussels, Octopus and Scallops

    - Certified Humane and Pasture-Raised Eggs (Goose, Duck, Quail, Ostrich)

    - Grass Fed / Finished Red Meat (Bison, Elk, Lamb, Venison)

    - Chicken / Turkey / Pork - Grass Fed and Pasture-Raised

    - Raw / Organic Dairy (avoid low/non-fat)


    Add in any plant foods that you find you can tolerate. I personally enjoy avocados, fermented foods, squash, and in-season fruit from time to time.

    Episode 110 - REM Sleep: What It Is and Why You Need It! Dec 21, 2021
    Show notes

    REM, which stands for “rapid eye movement” is one of the 4 stages of sleep that your body’s sleep cycles consist of. It is known as the “mentally restorative” stage of sleep when the brain converts short-term memories into long-term ones. Your brain is very active during REM sleep and it is when the most vivid dreams occur.

    REM sleep is essential for keeping your brain and body healthy, and a sufficient amount is required in order to perform at your best. It also plays an important role in mood regulation as well. Additionally, research suggests when people are deprived of REM sleep they are less capable of remembering things they’ve learned prior to falling asleep.

    REM sleep is the time when new learnings from the day are committed to long-term memory. It’s significant to athletes from the perspective of technical skills worked on or practiced that day–they are retained during REM sleep, so failing to get the proper amount at night can prevent you from seeing the benefits of your practice that day.

    Adults should aim to spend about 20-25% of their time asleep in REM sleep, with 90 minutes being what is commonly suggested.

    If you have concerns that you’re not getting enough REM sleep, these are a few potential causes (outside of sleep disorders) you should make efforts to avoid:


    • Feeling stressed during the day
    • Late meals or eating close to sleep time
    • Screened device usage in bed
    • Sleeping in a new place or a bed that’s not your own
    • Alcohol consumption before going to sleep


    One thing in particular that really stands out regarding how to increase REM sleep is a concept we call sleep consistency–going to bed and getting up at similar times each day. Your body is able to function more efficiently on a regular schedule, and that applies to your sleep schedule too.

    The second big thing is to stay away from alcohol before bed. When your body is forced to process alcohol during sleep, it has difficulty getting past light sleep and into the deeper stages.


    6 WAYS TO IMPROVE REM SLEEP:


    • Hydrating properly over the course of the day (not before bed, which can disrupt sleep for trips to the bathroom)
    • Warm shower or a steam room before bed
    • Blue-light blocking glasses before bedtime
    • Reading in bed (the old-fashioned way) prior to falling asleep
    • Sleep mask and/or earplugs while sleeping
    • Dairy products can be sleep promoting, and foods with serotonin (cheese / eggs /pineapple) also prompt your body to produce the sleep hormone melatonin
    • Tart cherry juice is high in melatonin itself and is a popular sleep aid
    • Sound machine or other white noise during sleep

    Episode 108 - Could Your Workouts Be Doing More Harm Than Good? Dec 14, 2021

    Chronic cardio describes a pattern of overly stressful cardiovascular workouts that last for too long and are conducted too frequently, with insufficient rest periods in between.

    Chronic exercisers compromise their general health, weight loss goals, and longevity by doing too much too often and ignoring the importance of rest.

    For many dedicated fitness enthusiasts who tend toward chronic exercise patterns, conducting workouts that are easier, shorter, and less frequent can lead to fitness and health improvements.

    My workouts have gone from 1 hour to a focused 20-minute workout with the X3 Bar of one dedicated set to fatigue. The focus is more about time under tension and less about hammering out fast reps / sets. It has been easier on my joints and has helped me build muscle without being chronically sore.

    To counteract the dangers of sedentary living, move more frequently, avoid prolonged periods of stillness during the workday, and add more movement, such as a 10 to 15-minute walk after meals to regulate the insulin response and help with digestion.

    Conduct the majority of your exercise in the fat-burning aerobic heart rate zone of 180-age or below. Low-level aerobic conditioning maximizes fat burning during the workout and throughout the rest of the day. Aerobic exercise also strengthens bones, joints, and connective tissues and boosts the immune system with a cascade of anti-aging hormones.

    Occasionally exercising above this aerobic heart rate zone and into the predominantly glucose-burning anaerobic heart rate zone (up to 90 percent of maximum heart rate, but no need to exceed that) can be beneficial. High-intensity exercise, such as that inspired by sprint workouts, promotes optimal gene expression and closely mimics the movements of our Primal ancestors.

    Episode 106 - Could Eating Earlier Be Beneficial? Dec 07, 2021
    Show notes

    Circadian rhythm is an internally driven cycle that rises and falls during the 24-hour day. It helps you fall asleep at night and wakes you up in the morning. Different systems of the body follow circadian rhythms that are synchronized with a master clock in the brain.

    This master clock is directly influenced by environmental cues, especially light, which is why circadian rhythms are tied to the cycle of day and night.

    When properly aligned, a circadian rhythm can promote consistent and restorative sleep. But when this circadian rhythm is thrown off, it can create significant sleeping problems.

    Actually, All processes in our body work on a circadian rhythm, and not just our sleep-wake cycle!

    We have "clocks" in each of our organs that dictate hormone secretion, insulin sensitivity, metabolic functions, nutrient absorption, appetite, glucose metabolism, body temperature - just to name a few. These processes work optimally when our external cues (when we are eating, sleeping, exposed to light, etc.) line up with these internal clocks.

    So, in order to maintain optimal health, we want to align our external cues and internal cues so they can work harmoniously. One major misalignment is late night eating. It is common to see both elevated glucose values overnight and/or a higher glucose response to a meal when we eat later in the day due to this misalignment and lowered insulin sensitivity in the evenings.

    We want to give ourselves that minimum 3-hour window between our last bite and bedtime.

    If possible, I would definitely recommend trying "early time restricted eating" which would emphasize an eating window within daytime hours to better align our body with our natural circadian rhythms.

    For many people, this means consuming your last bite of food before 6pm (or earlier!). This might not always be possible but aiming for an earlier eating window is a great goal.

    If you have to have a later meal due to schedules or work, I recommend keeping it very low carb, focused on whole foods, and overall smaller portion sizes to help compensate for these effects.

    Here are a few other tips to better entrain our 24-hour sleep cycles.

    • Seek out sun: Exposure to natural light, especially early in the day, helps reinforce the strongest circadian cue.
    • Follow a consistent sleep schedule: Varying your bedtime or morning wake-up time can hinder your body’s ability to adjust to a stable circadian rhythm.
    • Get daily exercise: Activity during the day can support your internal clock and help make it easier to fall asleep at night.
    • Avoid caffeine: Stimulants like caffeine can keep you awake and throw off the natural balance between sleep and wakefulness. Everyone is different, but if you’re having trouble sleeping, you should avoid caffeine after noon.
    • Limit light before bed: Artificial light exposure at night can interfere with circadian rhythm.
    • Keep naps short and early in the afternoon: Late and long naps can push back your bedtime and throw your sleep schedule off-kilter.


    Well, there you have it - now you are an expert in circadian rhythm, and you can use it to optimize your health.

    Episode 104 - Cold Exposure for Fat Loss? Nov 30, 2021

    The more I research cold thermogenesis, the harder it is to ignore all the benefits it can have on you.

    Immersing in freezing water may be uncomfortable for a bit, but exposing yourself to cold temperatures can actually boost metabolism and ward off disease. Cold exposure is also important for regulating body fat levels and can help promote healthy weight management.

    When you’re exposed to colder environments, your body works harder to maintain homeostasis and regulate core temperature. It produces more energy to stay warm, burning calories to produce that heat. This, in turn, stimulates metabolism.

    Cold thermogenesis influences metabolism because it stimulates brown adipose tissue (BAT), also known as brown fat. The effect of this heat production is that it helps the body burn fat to promote fat loss. It also lowers the heart rate, burns calories, and as mentioned, promotes weight loss.

    The physical benefits don’t fully reflect the most important reason why cold training is a practice worthy of a daily habit. We are hardwired to pursue comfort and avoid discomfort. In our modern environment, this amounts to a life limited by our “comfort zone."

    By training in the cold, we learn to step far outside our comfort zone, and into a mindset of growth. Instead of turning away from discomfort, we learn to open to it.

    Jumping into cold water, despite all the discomfort it can cause, can teach us a number of things about ourselves:


    • Inner strength, grit and resilience can be trained.
    • We are capable of doing difficult, and uncomfortable things.
    • And, we learn that our cold training practice gives us a formula for embracing other life challenges.


    As you can see, the possible upsides are good enough reasons to give cold training a try, and all you really need is access to a shower!
